Summer in DC, Maryland, and Virginia doesn’t just bring higher temperatures – it brings humidity that makes those temperatures feel far more dangerous than the number on a thermometer suggests. For athletes training or competing outdoors, this combination is one of the most underestimated performance and safety variables of the season.

One thing we emphasize consistently is that training hard in the heat isn’t the same as training smart in the heat. Understanding how heat and humidity affect the body – and how to adjust accordingly – is what separates a safe, productive summer from one that can end in a sideline injury.
In this blog, we’ll break down the science behind heat and performance, what the research says about risk, and how to train safely without losing your competitive edge this summer.
Why Humidity Matters More Than Temperature Alone
Most people focus on the temperature reading, but humidity is often the more important factor. When you exercise, your body cools itself primarily through sweat evaporation. In dry conditions, sweat evaporates efficiently and carries heat away from the skin. In humid conditions, the air is already saturated with moisture, so sweat can’t evaporate as effectively.
This is why sports medicine organizations – along with the U.S. military and OSHA – use Wet Bulb Globe Temperature (WBGT) rather than air temperature alone to assess risk. WBGT factors in humidity, air temperature, wind speed, and solar radiation – giving a far more accurate picture of how much heat stress the body is actually under.
Many high school athletic associations, including Texas’s UIL, now require WBGT monitoring before every outdoor practice, with mandatory “rapid cooling zones” once readings cross certain thresholds. It’s a strong signal of how seriously the research community now treats humidity as a performance and safety variable, not just a comfort issue.
The Real Risk: Exertional Heat Illness
Heat-related illness isn’t a minor inconvenience – it’s a leading cause of sudden death among high school athletes, ranking behind only cardiac arrest and traumatic brain injury. According to the National Center for Catastrophic Sport Injury Research, dozens of high school athletes have died from exertional heat stroke since the early 1980s, with more than half of those deaths occurring in August, during the opening weeks of fall preseason conditioning.
That statistic isn’t meant to be alarming – it’s meant to underline how much prevention, monitoring and quick response matter. The National Athletic Trainers’ Association is clear that exertional heat stroke is “100 percent survivable if it is quickly and appropriately recognized and treated at the time of collapse.”
Heat illness exists on a spectrum, from heat cramps and heat exhaustion (heavy sweating, dizziness, weakness, nausea) to heat stroke (confusion, loss of coordination, hot and dry or flushed skin, core temperature above 104°F). Recognizing the early signs is what keeps a bad turn of events from becoming an emergency.
Dehydration Measurably Slows You Down
Research consistently shows that even mild dehydration impairs performance. Studies on middle-distance runners found that athletes who were dehydrated by just 2% of their body weight ran roughly 3.7% slower than when properly hydrated. For a competitive athlete, that’s the difference between a personal best and a disappointing result – and it’s entirely preventable.
Sweat rate and sweat sodium concentration also vary significantly between individuals, which is why generic hydration advice (“just drink more water”) often falls short. An effective hydration strategy should include:
- Drinking fluids consistently throughout the day, not just around training.
- Replacing electrolytes, particularly sodium, during longer or more intense sessions.
- Monitoring urine color as a simple hydration gauge (pale yellow is the target).
- Weighing in before and after training to estimate fluid losses on hot days.
Heat Acclimatization Is a Trainable Adaptation
One of the most useful – and underused – findings in this area of research is that the body can adapt to heat with structured, progressive exposure. Over roughly 10 to 14 days of consistent heat training, the body undergoes measurable changes, such as, the blood plasma volume expanding, sweating begins earlier and more efficiently, heart rate at a given effort level drops, and the body becomes better at conserving sodium in sweat. Studies have also shown performance improvements of 6-8% in time-trial efforts after just two weeks of heat acclimatization.
The catch is that these adaptations fade within two to three weeks of stepping away from heat exposure – which is exactly why the most dangerous window for heat illness is early preseason, when athletes return from a break and jump straight into full-intensity training in already-hot conditions. A gradual build, which includes shorter sessions, lower intensity, and added rest breaks over the first one to two weeks, allows the body to adapt safely rather than being overwhelmed.
Practical Guidelines for Training Safely This Summer
Based on current sports science guidance, a few principles make the biggest difference:
- Time Sessions Wisely: Early morning or evening training avoids peak heat and UV hours whenever possible.
- Build in Progressive Exposure: Especially early in a season or after time off, ease into full-intensity heat training over 10-14 days.
- Hydrate Before, During and After: Don’t wait until you’re thirsty – thirst is already a sign of fluid deficit.
- Dress for the Conditions: Light-colored, moisture-wicking fabrics support evaporative cooling far better than heavy or dark clothing.
- Know the Warning Signs: Dizziness, confusion, cramping, or a stop in sweating are signals to pause immediately, not push through.
- Use Cooling Strategies: Cold towels, shaded rest breaks, and access to fluids between reps or drills all support faster recovery between efforts.
